There is a moral tone to the way people talk about mornings. Someone who rises at five is disciplined. Someone who surfaces at nine is not, whatever hour they went to bed and whatever they made in the time between. Almost no other ordinary human variation carries this weight. Nobody is thought lazy for being tall. Yet the hour at which a body wants to wake has been converted into a statement about character, and a considerable industry now exists to help people correct it.
Where the Clock Comes From
Underneath the argument is a real piece of biology. A cluster of cells in the hypothalamus, about the size of a grain of rice, keeps a rhythm of roughly twenty-four hours and sets the timing of body temperature, hormone release, alertness and sleep. It does not run on its own reading of the sun. It is reset daily, mostly by light landing on the eye, and where it settles relative to the actual sun is what chronobiologists call chronotype.
Chronotype is partly inherited, and the scale of the evidence for that is now unusual. In 2019 Samuel Jones and colleagues published a genome-wide analysis in Nature Communications drawing on 697,828 people from the UK Biobank and 23andMe. It raised the number of genetic locations associated with being a morning person from 24 to 351, and those locations cluster in genes involved in circadian regulation and in tissues you would expect, including the retina and the hypothalamus. Roughly half the variation between people appears to be heritable.
That figure is usually where the reporting stops, and it is the wrong place to stop. The same team also looked at 85,760 people who had worn activity monitors, so that the genetics could be checked against measured sleep rather than self-description. The five percent of people carrying the most morning-leaning variants slept, on average, twenty-five minutes earlier than the five percent carrying the fewest.
Twenty-five minutes, between the two extremes of a very large sample. Genetics is real here, and it is not destiny. Most of the distance between the lark and the owl you know is built by light, work, habit and age rather than written in advance.
The Debt You Repay on Saturday
The more useful idea to come out of this field is not chronotype at all. It is the mismatch.
In 2006 Till Roenneberg and Marc Wittmann gave a name to something most working adults already lived: social jetlag. Using the Munich ChronoType Questionnaire, which asks separately about sleep on work days and on free days, they measured the gap between the midpoint of a person's sleep in each condition. Someone who sleeps from midnight to seven during the week, with a midpoint at half past three, and from two until ten at the weekend, with a midpoint at six, is carrying two and a half hours of it.
The comparison in the name is exact. That person flies two and a half time zones west every Friday evening and back again every Monday morning, without leaving the house, every week for decades.
This is also the distinction that gets lost in the moralizing. A late night is a decision. A late clock is a setting, and the tell is the weekend. If someone left alone on a free day drifts to the same late timing they always drift to, that is not indulgence being revealed. It is their actual clock becoming visible once the alarm stops overriding it.
An Experiment Nobody Had to Run
The trouble with studying any of this is that people who keep late hours differ from people who keep early ones in a hundred other ways. What you want is a situation where the clock changes and the person does not.
Osea Giuntella and Fabrizio Mazzonna found one, and published it in the Journal of Health Economics in 2019. Time zone boundaries in the United States cut across counties arbitrarily. Stand on the west side of a line and the sun sets about an hour later by the clock than it does on the east side, while work and school still begin at the same clock time on both. Evening light shifts. The schedule does not.
Comparing counties within a hundred miles on either side, they found that the extra hour of evening light was associated with about nineteen fewer minutes of sleep per night. People on the late-sunset side were more likely to be sleeping under six hours and less likely to be reaching eight.
Long Island happens to sit on the favorable side of that arrangement. We are near the eastern edge of the Eastern zone, so the sun here rises and sets earlier by the clock than almost anywhere else that keeps our time. Whatever else is difficult about living out on the end of an island, the light arrives at a sensible hour, and that is a small structural gift most people never notice they are receiving.
The Scare, and the Correction
In 2018 Kristen Knutson and Malcolm von Schantz reported in Chronobiology International that among 433,268 UK Biobank adults, people who described themselves as definite evening types had about a ten percent higher risk of dying over roughly six and a half years of follow-up. The headlines wrote themselves, and for several years the finding sat in the culture as evidence that being an owl was quietly dangerous.
Then a group led by Christer Hublin and Jaakko Kaprio went at the same question with the Finnish Twin Cohort, following 22,976 adults for thirty-seven years, by the end of which 8,728 had died. They found the same thing at first: definite evening types had about nine percent higher all-cause mortality. Then they adjusted for alcohol and tobacco, and most of the association went with it. Among people who did not smoke, there was no increased risk at all.
That is not a debunking of chronobiology, and it should not be read as one. It is a correction about what was doing the killing. The chronotype was not the hazard. It was travelling alongside a set of habits, in a world whose hours were set by somebody else, and the habits were the hazard.
What Happens When the Institution Moves Instead
The cleanest demonstration of the alternative came from a school district. In 2017 Seattle moved its high school start from 7:50 in the morning to 8:45, and a team led by Gideon Dunster measured what happened, publishing in Science Advances in December 2018. Rather than asking students how they had slept, they put wrist activity monitors on sophomores for two weeks before the change and two weeks after.
Median sleep rose by thirty-four minutes. Median grades rose by 4.5 percent. Attendance and punctuality improved, and improved most at the more economically disadvantaged of the two schools.
Nothing about those teenagers became more disciplined between one spring and the next. The clock on the wall was moved fifty-five minutes closer to the clock in the body, and a measurable amount of human capacity that had been going to waste stopped going to waste.
What Actually Moves a Clock
None of which means a person is stuck with whatever hour they have. Clocks do shift, and the lever is light.
Morning light pulls the clock earlier; bright light late in the evening pushes it later. The most useful thing available to most people is also the least sophisticated: get outside within an hour or so of waking, for ten or fifteen minutes, without sunglasses. Even a gray, overcast morning outdoors delivers far more light to the eye than a well-lit kitchen does, which is why the indoor version of this advice so often fails to do anything. Working in the other direction, the hour before bed is worth keeping dim, and it is the overhead lights that matter more than the phone.
Two practical notes. Anchor the wake time rather than the bedtime, because the wake time is the end that light can actually act on. And move in increments of fifteen or twenty minutes, holding each one for several days, rather than attempting an hour and a half in a single weekend.
One caution is worth stating plainly, because these two problems get confused constantly. A late clock is not insomnia. Insomnia is the inability to sleep at the time your own body wants to, and it has a first-line treatment that most people have never been offered. Since 2016 the American College of Physicians has recommended that every adult with chronic insomnia be given cognitive behavioral therapy for insomnia before medication is considered. The same body of evidence is blunt about the familiar list of sleep hygiene tips: as a standalone treatment it does not work. It is one component of something larger, and it has been widely mistaken for the whole.
The Part Worth Keeping
What the research supports is a fairly narrow claim, and a fairly generous one. Body clocks differ between people for reasons that are partly beyond anyone's choosing. They can be nudged by an hour with light and consistency and patience. They generally cannot be relocated by three, and the sustained attempt to do so tends to produce a person who is tired and ashamed at the same time, which is a poor return on the effort.
Where the hours genuinely belong to you, there is no virtue being forfeited by taking them at the time your body works. Where they do not, and for most people at most stages of life they do not, the honest response is neither shame nor resignation but negotiation, of the sort Seattle managed with a bus schedule. The five o'clock alarm is a tool. It was never a personality.
